Jakiś czas temu zaczęłaś biegać i... wkręciłaś się w to maksymalnie. Biegasz regularnie kilka razy w tygodniu, nie wyobrażasz sobie weekendu bez biegania, być może zaliczyłaś już jakieś biegi na dystansach 5, 10 kilometrów, a może nawet półmaraton. Coraz częściej zastanawiasz się nad tym czy już nie czas żeby zaliczyć pierwszy pełen maraton… o ile oczywiście zaczną znowu się odbywać w przyszłym roku. Myślisz czy dasz radę? Czy to nie za dużo kilometrów? I jak się przygotować? Skąd wziąć plan treningowy? Ile czasu potrzeba na przygotowania? Gdzie wystartować (szczególnie w dobie koronawirusa)? Pytania mnożą się jak grzyby po deszczu i w końcu nawet nie wiesz od czego zacząć. Przed tobą krótki poradnik z odpowiedziami na ten najbardziej podstawowe, najczęstsze pytania początkujących biegaczek, które myślą o maratonie.
Kiedy można zacząć myśleć o starcie w maratonie?
Pytanie o to kiedy możesz zacząć myśleć o maratonie wbrew pozorom wcale nie jest takie dziwne. Bieganie stało się bardzo modne i coraz więcej osób decyduje się na starty w biegach długodystansowych bez odpowiedniego przygotowania. To bez sensu. Debiut maratoński powinien być choć trochę przemyślany – dzięki temu unikniesz rozczarowania (związanego z wycofaniem się z trasy biegu) i być może kontuzji (start w biegu na ponad 42 kilometry bez odpowiedniego przygotowania to duże ryzyko dla zdrowia). Ile czasu potrzeba na przygotowania?
Przed debiutem zaplanuj sobie minimum 12 tygodni na treningi. A najlepiej 16 tygodni. Weź taki plan treningowy, który pozwoli ci na stopniowe podnoszenie formy i zwiększanie kilometrażu. Warto mieć jakiś „zapas” czasowy na wypadek niespodziewanych wydarzeń np. przeziębienia, które może pokrzyżować plany treningowe i uniemożliwić wykonanie cięższego czy dłuższego treningu w zaplanowanym terminie. Dobrze jest mieć wtedy „zapas” i przełożyć taki trening np. na tydzień później. Odpowiednio wczesny start przygotowań da ci komfort psychiczny i pozwoli zapobiec przetrenowaniu tuż przed samym startem. Pamietaj też, że zbyt duża intensywaność treningu w połączeniu z nieodpowiednią regeneracją to nie tylko ryzyko kontuzji, ale też niższa odporność na infekcje, co aktualnie nie jest przecież bez znaczenia! Dlatego tak naprawdę im wcześniej zaczniesz przygotowania pod kątem maratonu tym lepiej - bo zdecydowanie korzystniej będzie bardzo powoli i stopniowo zwiększać obciążenia treningowe.
Jak często trzeba biegać żeby przygotować się do maratonu?
Przynajmniej 4 razy w tygodniu. Tyle potrzeba żeby przyzwyczaić organizm do regularnego wysiłku biegowego. Ponadto taka częstotliwość to minimum żeby nabiegać „odpowiedni” kilometraż. Biegając rzadziej nie masz możliwości przepracowania odpowiedniej ilości kilometrów w tygodniu niezależnie od tego na jakiego rodzaju plan treningowy się nastawiasz. Oprócz biegania dobrym pomysłem jest dodanie do tygodniowego planu trochę czasu na ćwiczenia wzmacniające - w domu lub na siłowni. Wystarczy je wykonywać dwa razy w tygodniu.
Ile kilometrów tygodniowo biegać trenując do maratonu?
Nie ma tutaj reguły. Są maratończycy, którzy biegają 40km na tydzień, a są tacy, którzy wykręcają ponad 100. Oczywiście zależy to od stopnia zaawansowania i od konkretnego celu treningowego. Dla początkującego maratończyka ważne jest by nie popaść w przesadę „klepania kilometrów”, bo to może się skończyć przeciążeniem organizmu, kontuzjami i niższą odpornością. Z drugiej strony jednak nie da się przygotować do maratonu bez przyzwyczajenia organizmu do biegania długich dystansów. Bardziej niż na liczbę kilometrów trzeba zwrócić uwagę na długość trwania wysiłku. Przynajmniej jeden trening w tygodniu powinien być dłuższy – i w miarę postępu planu treningowego powinien ulegać wydłużeniu. Pod koniec przygotowań powinnaś mieć na swoim koncie przynajmniej dwa około 2,5- 3-godzinne wybiegania.
Czy na pewno maraton jest dla mnie?
Wątpliwości dopadają każdego. Przygotowania do przebiegnięcia dystansu maratońskiego nie należą do łatwych, wymagają dużo wytrwałości i na pewno pewnych poświęceń. Jednak zapewniam, że każda zdrowa osoba jest w stanie to zrobić. Jeśli tylko tego chcesz (ty a nie twój partner czy koleżanka) to nie ma żadnego powodu, dla którego miałoby ci się nie udać! Potrzebujesz tylko silnego postanowienia i dobrego planu. I wcale nie musisz korzystać ze skomplikowanych planów treningowych z wytycznymi dotyczącymi tętna i zakresów treningowych – możesz stworzyć sobie własny plan oparty o kilka prostych zasad. Ważne by odpowiadał tobie i nie kolidował z resztą twoich obowiązków.
Jak zaplanować start w maratonie w dobie pandemii?
